What scrolling before bed does to your dreams
86% of Americans scroll in bed before sleep. Research shows it changes what you dream about, not just how well you sleep.

I build a dream journaling app, so I think about sleep hygiene more than most people. I still scroll my phone in bed every night. Most of us do. A survey by Amerisleep found that 86 percent of Americans use their phone in bed before falling asleep, spending an average of 38 minutes scrolling. For Gen Z, it's 50 minutes.
The advice is always the same: put the phone away an hour before bed. But nobody talks about what the phone is actually doing to the dreams you have after you finally fall asleep. I went looking for the research, and there's more here than I expected.
What you watch follows you to sleep
I've noticed that whatever I'm reading or watching right before I close my eyes has a way of sneaking into my dreams. Turns out there's a name for this. Freud called it "day residue," and modern research has put numbers on it. About 40 percent of waking-life memories that appear in dreams came from the day right before the dream, with the two hours before bed yielding the highest hourly rate of incorporation.
So the stuff you're scrolling through at 11 p.m. while you're half-asleep? That's the stuff your brain is most likely to fold into the night's dreams.
A 2024 scoping review in Brain Sciences by Diushekeeva, Hidalgo, and Zadra at the University of Montreal looked at 29 studies on pre-sleep visual media and dream content. They found that media viewed before bed showed up in REM dream reports between 3 and 43 percent of the time. That's a wide range, but even the low end isn't zero.
Violent content hits hard
The most striking finding I came across is from Brad Bushman's lab at Ohio State. In a study published in the journal Dreaming, researchers surveyed 1,287 people between the ages of 10 and 60 about their media consumption and dream content. People who consumed violent media within 90 minutes of bedtime were 13 times more likely to have a violent dream that night. Those who watched sexual content were six times more likely to have sexual dreams.
Thirteen times. That's not a subtle effect.
The study can't prove causation, since it's survey data, and people who tend toward violent dreams may also seek out violent media. But the size of the association is hard to dismiss. Whatever you make of the correlation, what you're feeding your brain in that last hour before sleep isn't a neutral input.
Social media gets its own kind of nightmare
In 2024, researchers introduced a concept I hadn't seen before: the social media-related nightmare. A study covered by National Geographic found that people who spent more time on social media were more prone to nightmares, and the nightmares themselves had distinctly digital themes.
The most common ones? Being unable to log in to a platform. Having relationships disrupted online. Experiencing cyberbullying or online hate.
The researchers developed an actual scale for this, the Social Media Nightmare-Related Scale, to measure how social media use contributes to nightmares. The themes keep coming back to helplessness and loss of control, the same feelings behind classic nightmares like being chased or falling.
The thing that got me is that this isn't about screen time or blue light. It's the emotional hangover. Social media keeps your brain in a state of low-grade social evaluation. Who liked what. Who said what. What did that comment mean. That mental loop doesn't switch off when you close the app. It follows you to bed and, apparently, into your dreams.
Your phone suppresses the hormone that regulates your dreams
This part I'd heard before but never looked into closely. Blue light from screens suppresses melatonin, the hormone that tells your brain it's nighttime. A study in PNAS found that evening blue light exposure delayed melatonin onset by about 90 minutes. A 2025 study of nearly 40,000 Norwegian university students found that each extra hour of screen use after going to bed was tied to a 59 percent higher chance of insomnia symptoms and 24 fewer minutes of sleep per night.
A 2026 longitudinal study tracking 350,600 nights found that 45 or more minutes of screen use in the last hour before bed was associated with sleep scores at the bottom of the cohort range. The same amount of screen time four to five hours earlier showed no measurable effect. It's the timing that matters.
Melatonin does more than help you fall asleep. It shapes your sleep architecture, including how much time you spend in REM. Suppress melatonin and you compress your early REM periods. Your brain then overcorrects later in the night with longer, more intense REM windows. Sleep researchers call this REM rebound. And REM rebound dreams tend to be vivid, emotionally charged, and the kind that jolt you awake.
A lot of dream journalers notice a version of this without knowing why. The nights where you scroll late, fall asleep past your usual time, and then jolt awake at 3 a.m. in the middle of something intense? That's probably REM rebound doing its thing.
Your phone barely exists in your dreams
Here's a strange detail that I think about a lot. Dream researcher Kelly Bulkeley analyzed 16,000 dream reports and found that only 3 percent mentioned phones. We spend hours a day on these devices. They're the last thing we see before sleep and the first thing we see when we wake up. And they almost never show up in our dreams.
It turns out the reason is pretty interesting. Broca's area and Wernicke's area, the two brain regions that handle language production and comprehension, are largely inactive during REM sleep. Using a phone is, at its core, a language task. Your sleeping brain can't simulate it. When phones do appear in dreams, they malfunction: screens won't unlock, numbers won't dial, texts dissolve into nonsense.
Bulkeley offers another explanation too. Smartphones don't give your body much sensory input beyond light and gentle finger pressure. Driving a car, swimming, running from something — those are full-body experiences. Your dreaming brain can reconstruct them. A phone is too abstract, too disembodied. It doesn't have enough physical weight for your sleeping mind to grab onto.
So your phone changes what you dream about without ever showing up in the dream itself. It suppresses your melatonin, fragments your sleep, and leaves you marinating in whatever emotional state you were scrolling through. The effects show up in your journal. The device does not.
What dream journalers can test
If you keep a dream journal, this is all testable the same way food or exercise is.
Start by noting when you put your phone down and when you fell asleep. After a few weeks, compare your dream entries on nights with a long gap versus a short one. A lot of journalers find that more wind-down time leads to calmer, less fragmented entries.
You can also pay attention to whether your last-hour content shows up in your dreams. The research says it happens 3 to 43 percent of the time, depending on the study. Your own number might surprise you.
The harder experiment: a full week of no screens in the last hour before bed. Read a book, sit with your thoughts, write a pre-sleep entry. The 2026 longitudinal study found that moving screen time earlier had no cost to total screen time. You're not giving anything up. You're just rearranging when you do it.
I'm trying this myself right now, and honestly, the hardest part isn't the screen time. It's the quiet. Twenty minutes before bed with nothing to scroll feels wrong when you're used to filling every gap. But I think that's kind of the point. Your brain needs some runway between taking in information and doing the internal work that sleep is for. Without it, you're going straight from full speed to unconscious and hoping for the best.
I'm not going to stop using my phone. I doubt you are either. But I've started paying more attention to when I put it down, and my journal entries on those nights read differently. Quieter. Less fragmented. More like actual dreams and less like anxiety with a plot.
